3 Strength Exercises Every Woman Over 50 Should Be Doing

If you’re a woman over 50, strength training isn’t optional—it’s one of the most important investments you can make in your future health.

After menopause, we naturally begin to lose muscle mass, strength, and bone density. The good news? Strength training can help reverse that trend.

You don’t need complicated workouts or hours in the gym. In fact, there are three foundational movements that I recommend again and again because they build strength, improve balance, support healthy metabolism, and help you stay independent as you age.

1. Goblet Squat

The goblet squat is one of the best exercises for building lower-body strength while supporting healthy bones and joints.

This movement targets your:

  • Glutes
  • Quads
  • Core
  • Lower body stabilizers

As you get stronger, you can gradually increase the weight you’re holding to continue building muscle.

2. Split Squat

Many women lose balance and stability as they age, which increases the risk of falls and injury.

The split squat is a fantastic exercise because it strengthens each leg independently while also improving balance, coordination, and stability.

Benefits include:

  • Stronger legs and glutes
  • Improved balance
  • Better functional movement
  • Greater confidence in everyday activities

If you’re new to strength training, you can hold onto a chair or wall for support.

3. Lateral Lunge

Try performing this routine three times per week:

  • 15 Goblet Squats, rest, repeat
  • 10 Split Squats per side, rest, repeat
  • 10 Lateral Lunges per side, rest, repeat

As your strength improves, gradually increase the weight, repetitions, or number of sets.

The Secret: Progressive Overload

One of the biggest mistakes women make is using the same weight year after year.
